Workout Program to Build Muscle
A Simple Workout Program to Build
Most people who walk into a gym want the same thing: to look stronger and feel stronger. Most of them also waste months doing random exercises with no plan. After years of coaching people around Surrey, I’ve seen the same pattern again and again. A clear workout program to build muscle beats hard but scattered effort every time.
This guide gives you a plan you can start this week, whatever your experience level.
Why Most People Stall When Trying to Build Muscle
A member once told me he’d been training for a year with almost no change. When we looked at his routine, he was doing a different workout every session. He never repeated a lift long enough to get better at it.
Muscle grows when you ask your body to do a little more over time. That’s it. If you jump between programs every two weeks, you never give your muscles that chance.
The other common problem is inconsistency. A decent plan done four times a week will beat a perfect plan done twice.
The Best Workout Plan for Muscle Gain: A 4-Day Split
If you want the best workout plan for muscle gain as a beginner or intermediate lifter, a four-day upper/lower split is hard to beat. You train each muscle twice a week, which is a good frequency for growth. You also get three rest days to recover.
Day 1: Upper Body (Push Focus)
- Bench press: 3–4 sets of 6–10 reps
- Overhead press: 3 sets of 8–10
- Incline dumbbell press: 3 sets of 10–12
- Triceps pushdowns: 3 sets of 12
Day 2: Lower Body
- Squats: 3–4 sets of 6–10
- Romanian deadlifts: 3 sets of 8–10
- Leg press: 3 sets of 10–12
- Calf raises: 3 sets of 15
Day 3: Rest or Light Walk
Day 4: Upper Body (Pull Focus)
- Pull-ups or lat pulldowns: 3–4 sets of 6–10
- Barbell or cable rows: 3 sets of 8–10
- Face pulls: 3 sets of 12–15
- Biceps curls: 3 sets of 10–12
Day 5: Lower Body
- Deadlifts or trap bar deadlifts: 3 sets of 5–6
- Walking lunges: 3 sets of 10 per leg
- Leg curls: 3 sets of 12
- Plank: 3 rounds of 40 seconds
Take Days 6 and 7 off, or add an easy walk. This is a solid best workout routine for muscle gain because it’s simple enough to stick with and flexible enough to adjust as you improve.
Three Rules That Make Any Muscle Routine Work
- Add a little weight or a rep over time.
This is called progressive overload. If you did 8 reps at 60 kg last week, try 9 this week. Write your numbers down. A simple notebook works better than memory. - Eat enough protein and enough food overall.
You can’t build something from nothing. Most people do well with a protein source at every meal, such as eggs, chicken, paneer, lentils, fish, or Greek yogurt. If you’re always hungry and not gaining, you probably need more total calories. - Sleep like it’s part of the program.
Muscle repairs while you rest. Aim for seven to nine hours. I’ve watched members add strength simply by fixing their sleep.
Why Where You Train Matters in Surrey
You can have the perfect plan and still struggle if your gym makes it hard to show up. Waiting for a bench at 6 p.m. or feeling rushed is a real barrier.
That’s a big reason members like Back2Fitness. Here’s what makes it easier to stay consistent:
- 24/7 access. Train before a shift, after work, or late at night. Your schedule decides, not the gym’s opening hours.
- A less crowded workout environment. You can get through your sets without hunting for equipment.
- Fitness assessments. Starting with real numbers helps you build a plan that fits your body and your goals.
- Personal training. If you’re unsure about squat or deadlift form, a coach can save you months of guessing and help you avoid injury.
We have locations across the city, so you can pick what’s closest to you. There’s a gym in Newton for those on the east side, a gym in Cloverdale for members out toward the south, and a gym in Whalley to serve the city centre area.
Final Thoughts
Building muscle isn’t complicated, but it does take patience. A good workout program to build muscle comes down to a repeatable plan, progressive effort, solid nutrition, and enough rest. Pick the split above, track your lifts, and give it eight to twelve weeks before judging the results.
